How are calorie needs calculated?
Daily calorie needs are calculated in two steps: first the energy you burn at rest (BMR), then that figure multiplied by an activity factor to get your total daily energy expenditure (TDEE). Calories are added to or subtracted from your TDEE depending on your goal.
What is BMR (basal metabolic rate)?
BMR is the energy your body uses at rest to keep essential functions going — breathing, circulation and cell repair. This calculator uses the Mifflin-St Jeor equation, the formula that performs most consistently in current research:
- Men: (10 × weight kg) + (6.25 × height cm) − (5 × age) + 5
- Women: (10 × weight kg) + (6.25 × height cm) − (5 × age) − 161
What is TDEE (total daily energy expenditure)?
TDEE is your BMR multiplied by an activity factor, and represents the total calories you burn in a day. The factors used are:

Which calorie formula is the most accurate?
Most calorie calculators use one of three equations. The differences look small but can reach 100–200 kcal a day, which is roughly 0.1–0.2 kg a week. This calculator uses Mifflin-St Jeor because it comes closest to measured values in healthy adults.

All three produce estimates. None of them measures your metabolism — that requires indirect calorimetry. Treating the result as a starting point and calibrating it against 2–3 weeks of weight data matters far more than which formula you pick.
Worked example: daily calories for a 30-year-old woman
For a 30-year-old woman weighing 65 kg at 165 cm who trains three days a week, the maths works out like this:
- BMR: (10 × 65) + (6.25 × 165) − (5 × 30) − 161 = 650 + 1,031 − 150 − 161 = 1,370 kcal
- TDEE: 1,370 × 1.55 (moderate activity) = 2,124 kcal — what she needs to maintain her weight.
- Target (weight loss): 2,124 − 500 = 1,624 kcal — around 0.5 kg lost per week.
- Macros: 130 g protein (520 kcal), 49 g fat (441 kcal), 166 g carbs (663 kcal).
If the same woman had a desk job (factor 1.2), her TDEE would be 1,644 kcal — a single step on the activity scale changes her daily needs by 480 kcal. Overstating your activity level is the single most common mistake in calorie calculation.
Macro calculator: protein, carb and fat split
Once your calorie target is set, those calories are divided between protein, carbs and fat. This page gives you the macro split alongside your calorie result, so you do not need a separate macro calculator. The rules applied are:
- Protein: 2 g per kg of body weight (capped at 40% of your calories) — protects muscle mass and keeps you full. 1 g of protein = 4 kcal.
- Fat: about 27% of calories, with a floor of 0.6 g per kg — needed for hormone production and vitamin absorption. 1 g of fat = 9 kcal.
- Carbs: whatever calories remain — your main energy source. 1 g of carbohydrate = 4 kcal.
Treat this split as a starting template. Keep protein roughly fixed, then shift the balance between carbs and fat to suit your appetite and training. As long as total calories stay the same, that shift has limited effect on weight change.

How many calories should I eat per day?
To maintain your weight, eat roughly your TDEE. To lose weight, subtract 300–500 kcal from your TDEE (about 0.3–0.5 kg lost per week); to build muscle, add 200–300 kcal. On average this lands between 1,600–2,400 kcal for women and 2,000–3,000 kcal for men.
What is the calorie calculation formula?
The most widely used equation is Mifflin-St Jeor. For men, BMR = (10 × weight) + (6.25 × height) − (5 × age) + 5; for women, BMR = (10 × weight) + (6.25 × height) − (5 × age) − 161. Multiply that BMR by an activity factor between 1.2 and 1.9 to get your daily calorie needs (TDEE).
How big a calorie deficit do I need to lose weight?
Roughly 7,700 kcal of deficit equals 1 kg of fat loss. A 500 kcal daily deficit works out to about 0.5 kg per week. Going below 1,200 kcal for women or 1,500 kcal for men is not recommended — muscle loss and nutrient deficiencies become likely at that level.
How much protein should I eat per day?
Sedentary adults need about 0.8 g per kg of body weight, while people who train regularly or are in a calorie deficit do better on 1.6–2.2 g per kg. For a 70 kg person that is roughly 112–154 g of protein a day.
What is the difference between BMR and TDEE?
BMR is what you would burn lying in bed all day. TDEE adds the energy cost of walking, working, exercising and digesting food. TDEE is always higher than BMR — the gap ranges from 20% to 90% depending on your activity level.
How accurate is this calculator?
The Mifflin-St Jeor equation lands within about 10% of measured values for most healthy adults. Body composition, genetics, hormones and medication can shift the result. Treat the number as a starting point and adjust it after tracking your weight for 2–3 weeks.
How do I interpret body mass index (BMI)?
BMI = weight (kg) ÷ height (m)². Under 18.5 is underweight, 18.5–24.9 is normal, 25–29.9 is overweight and 30 or above is obese. BMI cannot tell muscle from fat, so it can be misleading for athletes with high muscle mass.
What is the difference between a calorie calculator and a calorie tracking app?
A calorie calculator like this one gives you the target: it works out how many calories you should eat, once. A calorie tracking app measures how close you get to that target every day, logging what you eat and showing what is left. They are complements, not alternatives — you calculate the target first, then track against it.
How do I work out the calories in a meal?
Three ways. A kitchen scale is the most accurate but useless when you eat out. Hand measures are practical: a palm of meat is roughly 100 g, a fist of rice roughly 150 g. Photo estimation is the fastest — AI apps such as EatLog estimate portion size and calories from a photo of your plate. The calculator on this page gives you a daily target; for individual meals you need one of these methods.
Is a macro calculator the same as a calorie calculator?
No, but they are linked. A calorie calculator finds your total energy target; a macro calculator divides that energy between protein, carbs and fat. You cannot work out macros without knowing the calorie target first, which is why this page does both: hit calculate and you get your daily calories and your macro split in grams.
How often should I recalculate my calorie target?
Recalculate whenever your weight changes by 3–4 kg, or when your activity level changes for good — a new job, a new training programme. As you lose weight your body gets smaller and needs less energy; sticking to the original target is the most common reason weight loss stalls. A practical rule: run the numbers again once a month.
I am in a calorie deficit but not losing weight — why?
Three common reasons. First, intake is higher than assumed — oils, sauces and drinks often go uncounted, and portion estimates run 20–30% low on average. Second, the activity level was set too high; that alone inflates the daily target by 300–500 kcal. Third, water retention: salt, carbs, the menstrual cycle and newly started exercise can hold several kilos of water and mask real fat loss on the scale for weeks. Judge progress by a weekly average, not a single weigh-in.
